I’ve reviewed more “back fat workout” articles than I can count, and almost all of them hand you a list of floor exercises while implying the fat will somehow melt off.

It won’t — and when people try those routines for three weeks and nothing changes, they assume they’re doing something wrong. They’re not. They were just given half the picture. If that sounds familiar, you’re not failing; you just haven’t had the full strategy yet. There’s one section near the end of this article that most people completely skip — and it’s often the only reason their back fat isn’t moving despite consistent exercise. Keep reading; here’s what actually works, why it works, and how to do all 9 exercises tonight with zero equipment.

What You Need to Know First

Before the exercises, here are three facts that change everything. Spot reduction does not work — a 2021 study of 13 studies with over 1,100 people found that training one muscle does not burn fat in that spot. Hold for 3 to 5 seconds before lowering slowly. Do 3 sets of 10 to 12 reps. Watch out for: do not lift too high — a small lift with a hard glute squeeze is better than a big arch.

Keep your arms on the wall throughout the entire movement. If they come off, your upper back is tight, which means you need this exercise to improve its flexibility. Only go as far as you can without letting your arms lift away from the wall.

4. Glute Bridge — Lower Back and Posterior Chain

This move works your glutes, lower back, and core. It also provides a gentle stretch for your spine while simultaneously making you stronger and more flexible. This dual benefit helps reinforce proper posture and reduce lower back tension.

How to do it:

  1. Lie on your back with your knees bent and feet flat on the floor, hip-width apart.
  2. Brace your core as if you are about to get punched in the stomach.
  3. Push through your heels and squeeze your glutes as you lift your hips up toward the ceiling.
  4. Hold the bridge position for 2 seconds at the top, then lower slowly back to the floor.
  5. Complete 3 sets of 15 repetitions.

When this feels easy, try the single-leg version of the glute bridge. Keep the same movement pattern but extend one leg straight up into the air. You will find it gets challenging right away without needing any extra equipment or modifications.

5. Prone Y-T-W Raises — Rhomboids and Mid-Back

How to do it:

  2. For the Y shape, lift your arms forward at a 45-degree angle, hold for 2 seconds, then lower.
  3. For the T shape, lift your arms straight out to the sides, hold for 2 seconds, then lower.
  4. For the W shape, bend your elbows to 90 degrees and pull them back toward your hips while squeezing your shoulder blades together. Hold for 2 seconds, then lower.

Watch out for:

Do not lift your head up during the exercise. Keep your neck completely still and neutral — all the work should come from your upper back muscles, not your neck.

6. Inverted Row (Using a Table) — Lats and Mid-Back

How to do it:

  2. Walk your feet forward until your body forms a straight line from your shoulders to your heels.
  3. Brace your core and squeeze your glutes to maintain a rigid body position.
  4. Pull your chest up to the table by leading with your elbows, keeping them close to your body.
  5. Lower yourself slowly, taking 2 to 3 seconds on the way down for maximum control.
  6. Complete 3 sets of 8 to 10 repetitions.

Watch out for:

Do not let your hips drop during the movement — keep your core tight throughout. If the table feels unstable or moves, push it against a wall first to secure it before attempting this exercise.

7. Cat-Cow — Spinal Mobility and Warm-Up

How to do it:

Do not rush through this exercise. A slow cat-cow genuinely helps your spine with mobility and warm-up benefits. A fast cat-cow is just moving without purpose, so take your time and focus on each segment of your spine.

8. Reverse Plank — Full Posterior Chain

How to do it:

  1. Sit on the floor with your legs straight out in front of you. Place your hands behind your hips with fingers pointing forward.

  4. Squeeze your glutes and keep your arms straight throughout the hold.

Do not let your hips drop toward the floor, and do not let your back arch too much. If either of these happens, hold the position for a shorter amount of time and build up slowly as your strength improves.

9. Bird Dog — Core-Back Integration

How to do it:

  1. Start on all fours with your wrists under shoulders and knees under hips. Brace your core before you move.
  2. At the same time, lift your right arm straight out front and your left leg straight behind you.
  3. Hold the extended position for 3 seconds without letting your hip drop or your torso twist.
  4. Return to the starting position, then switch to the opposite arm and leg.
  5. Complete 3 sets of 10 repetitions per side.

Watch out for: Do not let your hip twist when you lift your leg. Put a water bottle on your lower back. If it falls, your hips are turning. Keep it flat.

Can you lose back fat with these exercises alone? No, not fully. The exercises build muscle and burn some calories. But to remove the fat on top of that muscle, you need a calorie deficit. And one thing almost no fitness article talks about is cortisol.

High cortisol comes from chronic stress. It makes your body store fat on your belly and back. Poor sleep messes up your hunger hormones. This makes you want to eat more.
